Warrior I (Virabhadrasana I)

Category: YogaTarget: quadsBody part: upper legsEquipment: body weightLevel: beginnerMovement: Lunge

Warrior I is a foundational standing yoga posture that targets the quadriceps and hip flexors. It involves a lunge-based stance with arms raised overhead, combining lower body strengthening with an opening of the chest and hip flexors.

How to do it

  1. Stand in mountain pose, then step your right foot back about 4 feet, turning it out to about 45 degrees.
  2. Bend your left knee to 90 degrees, keeping it directly over your ankle.
  3. Square your hips toward the front of your mat as much as possible.
  4. Inhale and raise both arms overhead, palms facing each other, and lift your chest.
  5. Hold the pose for 20-30 seconds, then step forward and repeat on the other side.

Form cues

Breathing: Inhale as you raise your arms and lengthen your spine; exhale as you settle deeper into the lunge.

Frequently asked questions

Should I feel this in my lower back?

You should feel a gentle stretch, not sharp pain. If you feel pinching, soften your back knee or reduce your arch.

What if I cannot get my back heel to the floor?

That is common for beginners. Shorten your stance slightly until you gain more flexibility in your calves.

Can I do this if I have knee issues?

If you have knee discomfort, keep the stance shorter and do not bend the front knee as deeply. Listen to your body.
