Swim dive is a Pilates bodyweight exercise targeting the lower back and posterior shoulder muscles. Performed prone, it involves sweeping the arms from an overhead to a hip position while the chest and legs are lifted, strengthening the spinal extensors and improving shoulder mobility.

How to do it

  1. Lie face down with your arms extended overhead and legs straight.
  2. Engage your core and lift your arms, chest, and legs off the mat.
  3. Simultaneously sweep your arms out to the sides and back toward your hips, like a diving motion.
  4. Return your arms overhead and repeat.
  5. Keep your gaze downward and your neck in a neutral position throughout.
  6. Repeat for the desired number of repetitions.
