Dragon Flags - Core Mastery

Category: WorkoutsTarget: absBody part: waistEquipment: body weightLevel: advancedMovement: Core

Dragon flags core mastery is an advanced bodyweight exercise targeting the abs, with secondary engagement of the lower back, upper arms, and shoulders. It involves lowering and raising a rigid body from the shoulder pivot point, requiring exceptional total-body tension and core strength.

How to do it

  1. Lie on a flat bench and grip the sides or top of the bench above your head for support.
  2. Engage your entire core and lift your legs, hips, and lower back off the bench, keeping your body in a rigid straight line from shoulders to feet.
  3. Slowly lower your body toward the bench in a controlled manner, keeping your torso stiff and only your upper back remaining in contact with the bench.
  4. Stop just before your body touches the bench, then press back up to the starting position.
  5. Repeat for the desired number of repetitions.

Form cues

Breathing: Inhale deeply to brace your core before you begin lowering, and exhale steadily as you press your body back up.

Frequently asked questions

Can beginners do dragon flags?

Usually no. This is an advanced movement that requires exceptional baseline core strength. Beginners should start with hollow holds or lying leg raises.

Why do I feel this in my lower back instead of my abs?

If your lower back arches or touches the bench too early, your spine loses its neutral alignment. Stop and reduce your range of motion until you can keep your body rigid.

How often should I practice dragon flags?

Due to the high demand on your nervous system and core muscles, 1 to 2 times a week is plenty for most routines.
